10 Weight Loss Lunchbox Ideas for Indian Homes

Most weight loss plans fall apart at 1 pm. Breakfast went fine, dinner will go fine, and lunch is a samosa from the canteen because the tiffin was a rushed paratha again. A lunchbox you have already thought about is the easiest fix I know.

Here are ten that work with food most Indian homes already cook. Each one is roughly 300 to 420 calories, so there is room for a fruit and a tea around it. The numbers are approximate and change with your oil and portion.

10 weight loss lunchbox ideas with calories and protein

LunchboxWhat goes inCalories (approx.)Protein (approx.)
Paneer bhurji roti roll2 small rotis, 80 g paneer, onion, tomato42022 g
Moong dal chilla2 chillas, mint chutney, small bowl curd33018 g
Rajma wrap1 large roti, half a cup rajma, cucumber, onion38014 g
Veg pulao with curd1 cup cooked pulao with peas, 100 g curd3409 g
Paneer sandwich2 whole wheat slices, 60 g paneer, cucumber33017 g
Idli sambar3 idlis, 1 cup sambar32011 g
Poha with peanuts1.5 cups, 1 tbsp peanuts, lemon3007 g
Vegetable upma with sprouts1 cup, 2 tbsp boiled sprouts3009 g
Dal khichdi with curd1 cup khichdi, 100 g curd, a little ghee35013 g
Sprouts salad with roti1 bowl sprouts salad, 1 roti30016 g

If you want the protein higher, our 60 gram protein thali shows how to build it up without supplements.

Which ones I would pick first

Start with the dal chilla, the rajma wrap and the sprouts salad with roti. They have the most protein for the calories, and they do not turn soggy by lunch. Poha and upma are quick on a busy morning, but on their own they leave you hungry again by 3 pm. A boiled egg or a bowl of curd on the side fixes most of that.

The paneer roll is the one most people already like. Use 80 g of paneer and keep the oil to a teaspoon, and it is a good box. A paneer roll made with 200 g paneer and a lot of butter is a different thing.

Swaps for the tiffin you already pack

You do not have to start over. Change one thing in the box you already make.

Usual tiffinSwapWhy it helps
Aloo paratha with pickle2 rotis with dal and a dry sabziOften 150 fewer calories than two parathas, and more protein
Maggi or plain white bread sandwichWhole wheat paneer sandwichKeeps you full past 3 pm
Big bowl of rice with a thin dal1 cup rice with a thick dal and curdSame food, more protein, smaller rice portion
Puri sabziRoti sabzi with a little gheeNo deep frying
Chips or biscuits on the sideRoasted chana or one fruitFills the same 4 pm gap

The calorie gap in the first row is the one people argue about. A stuffed paratha cooked with a tablespoon of oil or ghee is easily 280 to 350 calories for one piece, and most people eat two. Two rotis with dal and a dry sabzi come in lower than two parathas, so it is a fair swap even if the box looks plainer.

How to pack so it still tastes good at 1 pm

  • Wrap rolls and wraps in foil or butter paper, and let the filling cool before you roll. Hot filling makes the roti damp.
  • Keep chutney and curd in a small separate box. Chillas, sandwiches and salads go soggy if you mix it in.
  • Cook the roti fresh in the morning when you can. If not, a roti from the night before works for rolls but not for a plain roti and sabzi.
  • Dry the sprouts well before you add lemon and salt. Wet sprouts make everything around them wet.
  • Add the salad in the box last, as a layer on top, not underneath.

If you cook on Sunday, the Sunday meal prep guide shows which of these keep for three days. For a full day around the lunchbox, see the 7 day chart for working women or the 30 day diet chart. If your office orders lunch for everyone, this post on corporate lunches is the better read.

When a nutritionist helps

A lunchbox list cannot know how far you commute, whether you have a microwave at work or what your family cooks for dinner. Our nutritionists plan around that, and the chart changes when your week changes. Plans start at Rs 499 for 15 days. Have a look at the plans page. A realistic pace is about half a kilo a week, and lunch is one meal of the day, not the whole plan.

FAQ

How many calories should a weight loss lunchbox have?

For many adults on a 1,300 to 1,600 calorie day, lunch lands between 350 and 500. The table above sits at the lower end, so add a fruit or a second roti if you are still hungry at 4 pm. Our calorie calculator gives a better range for your height and weight.

Which lunchbox keeps me full the longest?

The ones with dal, paneer, rajma or sprouts. A box that is mostly rice or poha is gone from your stomach in two hours. Add curd or a boiled egg and it lasts longer.

Can I eat the same lunchbox every day?

You can, and plenty of people do. Variety matters less than getting the portions right, but a rotation of three or four boxes stops you ordering from the canteen out of boredom.

Is poha or upma bad for weight loss?

No. Both are fine at 1 to 1.5 cups. They are low in protein though, so add peanuts, sprouts or a bowl of curd.

How long can a packed lunch stay out?

Aim to eat it within 4 hours, and keep curd and paneer dishes in an insulated bag with an ice pack in summer. Anything that smells off is not worth the risk.

Is this safe if I have diabetes or thyroid trouble?

These are general ideas for healthy adults. Please check portions and carbohydrates with your doctor first, and do not change medicines on your own.
