A lot of vegetarian "weight loss charts" are still two rotis at lunch and two at dinner, with dal as a side. That plate can sit near 1,400 calories on paper and closer to 1,800 once the ghee goes on. The chart below is the smaller plate we use when the scale has stopped moving. Vegetables first, dal next, a small katori of rice, and roti not every day.

ICMR-NIN's 2024 plate puts vegetables on about half the plate and asks for more pulses beside the cereal. For a sedentary woman that is a real cut in grain, not a new powder. About 0.5 kg a week is a fair hope if the portions stay honest. Faster claims usually mean the person was also walking more, or the first week was water. ICMR also treats diets under about 1,000 calories as too low for most adults. This chart stays in the 1,200 to 1,400 range for women. Men can add half a katori of dal or one extra fruit and land nearer 1,500 to 1,700.

Who this chart is for

Vegetarian women and men who cook at home. If you eat eggs, you can swap one breakfast cheela for two eggs. This page does not add chicken or fish. If you take thyroid medicine, take it with plain water and eat 30 to 45 minutes later. This page is not a dose change. For gas, leave out rajma, chole, and raw onion at night. Lauki, tinda, torai, and parwal are easier.

The plate, every day

  • Early morning: jeera water. Four soaked almonds if you want them, not a handful. A handful of nuts is 150 calories before breakfast.
  • Breakfast, around 9:00: one of vegetable poha, moong cheela, vegetable upma, or oats. Tea with a little milk, no sugar.
  • Mid-morning: a small fruit, or a 40g glass of sattu if fruit bores you. Not both, and not both plus a paratha.
  • Lunch, around 2:00: a small katori of rice (about 80g cooked), one katori dal, one katori gourd sabzi, cucumber or salad, and a small bowl of curd. Oil for the sabzi: one teaspoon.
  • Evening: tea or green tea, and a small handful of roasted chana (about 20g) or makhana (about 15g).
  • Dinner, around 8:30 or 9:00: soup, thin moong khichdi, or one cheela. Not rice and roti on the same plate.

A day like that often lands between 1,200 and 1,400 calories if the rice katori is actually small and the cheela is one piece. The silent extras are the second roti, the spoon of ghee on the dal, packed juice, and one mithai. One balushahi is 180 to 220 calories, which is most of dinner. Protein on this plate is often 35 to 50g. Add about 40g of paneer at lunch if you need more. That is about 70 calories. The gram list for an 80g day is on the high protein chart.

Day 1 in numbers: one bowl of poha is about 150 to 180 calories, tea without sugar about 30, fruit about 50, small rice under 100, dal about 90, sabzi about 60, salad and curd about 75, a 20g handful of chana about 70, and a plain soup 50 to 80. That is near 800 to 900 before a second helping. The second helping is the whole diet. On khichdi days, keep dinner smaller than lunch. Two full bowls of khichdi is just more grain.

What usually stalls the scale

Roti at lunch and again at dinner is the usual stall. One roti on a day you are out is fine. Twice a day, in large pieces, is why a careful week can show zero change. Packed juice, soda, and tea with three spoons of sugar do the same job quietly. A Saturday of naan and a sweet can replace two weekdays of deficit. Keep one meal out, not the whole day.

Weigh twice a week, morning, after the washroom, similar clothes. A salty dinner shows up the next morning as water. That is not a failed chart. Look at the fortnight, not Tuesday.

Grocery for the week

Rice, moong, masoor, arhar or toor, poha, oats or suji, curd, cucumber, two gourds, a little paneer for day 5, and a small pack of roasted chana. One teaspoon of oil per sabzi is the part that keeps the chart honest. Three teaspoons because the kadhai looked dry is how the plate leaves the chart.
